5 Best Exercises for Fall Prevention
Build strength, balance, and confidence at any age.
Falls are one of the leading causes of injury among older adults—but they’re not an inevitable part of aging. At Sozo Lifestyle Medicine, we believe prevention starts with proactive movement. Strength, balance, coordination, and confidence can all be trained with simple exercises that fit into your everyday routine.
Whether you’re in your 60s, 70s, or simply want to stay ahead of the curve, these five evidence-based exercises can help reduce your fall risk and improve your overall quality of life.
1. Heel-to-Toe Walking (Tandem Walk)
This classic balance drill strengthens your lower legs and challenges your coordination.
How to do it:
- Stand upright and place one foot directly in front of the other, heel touching toe.
- Walk forward slowly in a straight line, keeping your gaze forward and arms out for balance.
- Take 10–20 steps, then turn and repeat.
*Once you feel steady, pick an affirmation, Bible verse or positive saying and work on both tandem walking and repeating the statement. This helps train your brain to multitask, which is an important part of your balance training and can provide a positive impact on your mindset.
🧠 Why it works: It mimics narrow walking patterns and improves your body’s ability to self-correct when thrown off balance.
2. Sit-to-Stand from a Chair
This functional move strengthens your quads, glutes, and core—all essential for stable movement.
How to do it:
- Start seated in a sturdy chair with your feet hip-width apart and flat on the floor.
- Cross your arms over your chest or extend them in front of you.
- Lean forward slightly and rise to a standing position, then slowly sit back down.
- Repeat 10–15 times, twice per day.
- As you are performing the movement, focus on engaging the muscle groups that you are using.
🏋️ Tip: If needed, use your hands for support at first and work toward doing it unassisted.
3. Single-Leg Balance
Balancing on one foot helps strengthen stabilizing muscles in your hips, legs, and ankles.
How to do it:
- Stand near a countertop or wall for support.
- Shift your weight onto one foot and slowly lift the opposite foot an inch or two off the ground.
- Hold for 10–30 seconds, then switch legs.
- Repeat 2–3 times per leg.
*Pick an activity that you do every day and add this exercise: This is called “monoped grooming” when you stand on one leg while brushing your teeth or hair or perhaps while you are making your morning coffee. What do you do every day that you could add single-leg balancing into?
⚖️ Level up: Try it with eyes closed or while gently moving your free leg forward and back.
4. Marching in Place
This gentle, low-impact cardio move improves coordination and hip stability.
How to do it:
- Stand tall and lift one knee toward your chest, then lower it and switch sides.
- Keep your movements slow and controlled.
- March for 30–60 seconds at a time.
*Marching in place is a great activity to do either as a specific exercise or incorporated into your day. When you answer your phone or while you are cooking, add this to your life.
🚶 Pro tip: Add arm swings or try marching while walking across a room for a challenge.
5. Toe and Heel Raises
These small movements help strengthen the muscles in your lower legs and ankles, improving stability and gait.
How to do it:
- Stand with feet hip-width apart and hold on to a counter or sturdy surface.
- Rise up onto your toes, pause, then lower down.
- Then rock back onto your heels, lifting your toes.
- Repeat 10–15 times for each movement.
*This is another great waiting exercise – when you are standing in line at the grocery store or to order food. What other times in your life can you add these simple toe to heel raises into?
👟 Why it matters: Strong calves and ankles help you recover quickly from slips or uneven surfaces.
